Fit and pack your backpack: carry the load on your hips
A backpack is the only piece of gear that touches you for every minute of every mile. Get the fit and the loading right and thirty pounds rides quietly on your skeleton and you stop noticing it. Get them wrong and the same thirty pounds hangs off your shoulders, drags you backwards on every climb, and turns a good route into an endurance test. The difference is not the price of the pack. It is a tape measure, ten minutes of adjustment, and knowing what goes where.
This guide covers the whole job: choosing a capacity you will actually use, measuring your torso (which is not your height), fitting a loaded pack in the right order, packing it in zones so the weight sits where it belongs, keeping the contents dry, and adjusting it on the move. Why the hipbelt does the work
Your shoulders are a poor place to hang a load. They are a suspension system built for reach and rotation, not for bearing weight, and they transmit everything they carry down through your neck and upper spine. Your hips are the opposite. The iliac crest is a broad shelf of bone sitting directly on top of the strongest muscles you own, and weight parked there travels straight down through your femurs to the ground.
That is the whole principle of a modern pack. The frame gathers the load, the hipbelt hands it to your skeleton, and the shoulder straps do almost nothing except stop the pack falling backwards. When people say a pack “carries well,” they mean the hipbelt is taking the majority of the weight and the shoulder straps are merely along for the ride.
Two things follow. First, a pack that does not fit your torso length cannot transfer weight properly no matter how much you cinch it, because the hipbelt and the shoulder harness will never line up with your body at the same time. Second, the load has to sit close to your spine and reasonably high, or the pack levers you backwards and your lower back spends the day fighting it.
The one-sentence version
If your shoulders ache at the end of a day and your hips do not, the pack is either the wrong size or badly adjusted, and everything else in this guide is downstream of fixing that.
Choosing a capacity
Packs are sized in litres of internal volume. The useful ranges:
- 15 to 25 litres. Half-day and day hikes in mild conditions. Enough for water, layers, lunch, and the small kit from the Ten Essentials. The Osprey Talon 22 sits squarely here.
- 26 to 35 litres. Long day hikes, shoulder season, winter days, or any day where you carry more insulation and more water. Also the size most people should own if they own exactly one pack. A packable 35 litre daypack covers this cheaply for light loads.
- 36 to 50 litres. Overnights and fast, light weekends, assuming your sleep system and shelter are reasonably compact.
- 50 to 70 litres. Two to five nights, winter overnights, or carrying a share of group gear. The Osprey Atmos AG 65 is the archetype.
- 70 litres and up. Expedition loads, deep winter, packrafting, or carrying for someone else as well as yourself.
Two honest caveats. Volume claims are not standardised between manufacturers, so a 50 litre pack from one brand can swallow noticeably more than a 50 from another, and the same model in a smaller torso size usually holds a few litres less than the label. And a bigger pack gets filled. If you buy 65 litres for a two night trip you will find sixty-five litres of things to put in it. Buying the smaller pack is a cheap and effective discipline.
Size to your kit, not to the trip
Lay out everything you actually own for an overnight and see how much space it needs. A bulky synthetic bag and a big tent may genuinely require 60 litres, while a compressible down bag and a light shelter fit the same trip into 40. Buy the pack last, once you know the volume of the things going into it.
Measure your torso, not your height
Pack sizes are set by torso length, and torso length correlates only loosely with height. Tall people with short torsos and long legs are common, and so is the reverse. Guessing from height is the single most frequent reason a pack never feels right.
To measure it, you need a friend and a soft tape:
- Stand up straight and look forward, in your normal posture.
- Tilt your head forward and find the bony bump where your neck meets your shoulders. That is the C7 vertebra, and it is the top of the measurement.
- Put your hands on your hips with your thumbs pointing back and index fingers forward, so your palms sit on the shelf of your hip bones. An imaginary line between your thumbs crosses your spine at the iliac crest. That is the bottom.
- Have your friend measure the distance between those two points along the curve of your spine.
That number, usually somewhere between 15 and 22 inches (38 to 56 cm), is what you match against the manufacturer’s torso range. Also measure around the top of your hips, hugging the iliac crest rather than your natural waist, because hipbelt sizing runs off that and it is often a couple of inches different from your trouser size.
If you fall between two sizes, the smaller one usually carries better, since a slightly short harness still transfers weight while a long one lets the pack sag away from your back. Many packs have an adjustable harness that covers a range, which is worth having if you are between sizes or still growing.
Fit is not a unisex problem
Women’s-specific packs are not a marketing exercise. They are built around shorter average torso lengths, narrower shoulder spacing, and a hipbelt shaped for a wider iliac crest and a different angle between hip and waist. Fitting the pack, in order
Fit a pack loaded, never empty. An empty pack tells you almost nothing, because the straps only find their working positions under weight. Put fifteen to twenty pounds in it, or the real load if you have it, then work through the straps in this order. Order matters, because each adjustment changes the ones after it.
- Loosen everything first. Slacken the shoulder straps, load lifters, sternum strap, and stabilisers so you are starting from zero.
- Hipbelt. Swing the pack on and settle the padded sections so they straddle the top of your hip bones, with the padding wrapping slightly past the front points of the crest. The belt should not sit on your waist above the bone, and it should not sag below it onto soft tissue. Buckle and pull it snug. This is the load-bearing step, so take your time.
- Shoulder straps. Pull them down and back. The anchor points where they meet the pack body should sit roughly one to two inches (2.5 to 5 cm) below the top of your shoulders, and the padding should wrap your shoulder without a gap. Snug, not tight. If you cannot close the gap, or if the anchor points sit at your shoulder tops or halfway down your back, the torso length is wrong.
- Load lifters. These are the small straps running from the top of the shoulder harness back to the pack body. Tension them until they angle back at roughly 45 degrees. They pull the top of the load in toward you and stop it levering backwards. Do not crank them, because overtightening lifts the harness off your shoulders and pulls the weight off your hips.
- Sternum strap. Set it about an inch below your collarbones and buckle it. Its only job is to hold the shoulder straps at the right width so they do not slide off or pinch. Snug it enough to stop them wandering and no more, since a tight sternum strap restricts your breathing on climbs.
- Hipbelt stabilisers. The short straps at each side of the belt. Pull them to draw the bottom of the pack in against your lower back, then back off slightly if they distort the belt padding.
- Walk, then repeat. Everything settles. Go a few hundred metres, including uphill and downhill, and run the whole sequence again.
The checks. With the pack loaded and adjusted, loosen the shoulder straps for a moment. The pack should barely move, because the hipbelt is holding it. If it drops, the belt is too loose or sitting in the wrong place. Reach up and feel the gap between your shoulder and the strap: there should not be one. Look sideways in a mirror or a window and check the pack is not leaning away from your back at the top.
How much weight is too much
The conventional ceilings are about 20 percent of your body weight for a loaded backpacking pack and about 10 percent for a day pack. For a 150 pound (70 kg) hiker that is roughly 30 pounds (14 kg) and 15 pounds (7 kg). Treat these as ceilings rather than targets, and adjust them down for steep ground, poor fitness, injury, or heat.
Two terms are worth knowing. Base weight is everything in your pack except consumables, so the shelter, sleep system, clothing, and tools you carry on every trip. Total weight adds food, water, and fuel, which is what actually sits on your hips at the trailhead. As a rough scale, a base weight under 30 pounds (14 kg) is traditional, under 20 is lightweight, and under 10 is ultralight.
Water dominates the consumables, at just over two pounds (900 g) per litre. This is why knowing where the next reliable source is matters more than carrying more, and why a light filter such as the Sawyer Squeeze often weighs less than the extra water it saves you carrying. To be clear, this is about how much you carry between sources rather than how much you drink. Never ration drinking water. If you need to lose weight from the load, the biggest wins are almost always the pack, the shelter, the sleeping bag, and the sleeping pad. Those four are where pounds live. A closed-cell foam pad or a light inflatable and a compact tent will do more for your day than any amount of trimming toothbrush handles. Packing in zones
Think of the pack as four zones. The aim is a centre of gravity that sits close to your spine and roughly between your shoulder blades, because that is the position your body balances with least effort.
Bottom zone. Bulky, soft, low-density things you will not want before camp: sleeping bag, sleep clothes, camp shoes, and often the sleeping pad if it lives inside. This soft mass also cushions your lower back and stops hard items grinding there.
Core zone. The heavy, dense items, packed against the panel closest to your back and centred between your shoulder blades: food bag, stove and fuel, cook pot, water reservoir, bear canister. Wrap them in softer gear so they cannot shift. Height matters here. Too low and the pack sags and pulls at your shoulders; too high and it feels tippy on uneven ground and in wind. Between the shoulder blades is the sweet spot. On technical or off-trail ground, drop the heavy items slightly lower for a more stable, less top-heavy carry.
Top zone. Bulky items you may want during the day without unpacking everything: insulating layer, rain shell, first-aid kit, water filter, toilet kit and trowel. Some people keep the tent here in unsettled weather so it can go up fast.
Pockets and lid. Small things you need repeatedly: map, compass, snacks, sunscreen, sunglasses, headlamp, gloves, hat, keys, permit, and your satellite messenger where you can reach it.
Two habits make the zones work. Fill the voids: air is the enemy of a stable load, so push socks and small soft items into the gaps around the pot and boots. A pack with gaps shifts as you walk, and a shifting load is tiring in a way that is hard to place. Balance left and right: put similar weights in the two side pockets, since a pack that is heavier on one side makes you lean all day and shows up as a sore hip or shoulder that evening.
Finally, compress. Cinch the internal and external compression straps once the pack is loaded. Compression is not about making the pack smaller. It is about stopping the contents moving.
What you must reach without stopping
Every time you have to take the pack off, you lose a few minutes and some willpower, which is why people push on with a hot spot rather than deal with it. Decide in advance what you must be able to reach without unpacking, and pack accordingly.
Reachable while walking: water, snacks, sunglasses, a map, and the phone or messenger. Hip-belt pockets and shoulder-strap pockets exist for exactly this, and a hydration reservoir means drinking without breaking stride, which in practice means drinking more.
Reachable in under a minute, without emptying the pack: rain shell, warm layer, first-aid kit, headlamp, and blister supplies. Weather changes faster than you can excavate a pack, and the layer that stays buried is the layer you do not put on until you are already cold.
Everything else can live wherever it packs best.
The headlamp rule
Your headlamp goes somewhere you can find it in the dark, by feel, without unpacking. Same pocket, every trip. Being caught by nightfall is normal and manageable; being caught by nightfall and unable to find your light while standing on a talus slope is how a long day becomes an incident. What rides outside
Some things belong on the outside of the pack, and the list is shorter than most people’s packs suggest. Sensible externals are trekking poles when you are scrambling and need your hands, tent poles, a foam sleeping pad, an ice axe, a wet or muddy item you do not want inside, and a bear canister if it will not fit within.
The rule for anything lashed on: it must not swing, and it must not snag. A swinging item changes your balance every stride, which is exhausting and genuinely dangerous on exposed ground or during a river crossing. A snagging item catches branches on tight trail and can pull you off balance at the worst moment. Cinch everything tight against the pack body and test it by shaking the pack hard before you set off.
Things that should not hang outside: anything you cannot afford to lose, anything noisy, and mugs, sandals, or stuff sacks dangling from carabiners. Keeping it dry
Almost no pack is genuinely waterproof. The fabric may be coated, but the seams, the zips, and the lid are not, and in sustained rain water finds all of them. Assume everything inside will get wet unless you have done something about it.
A pack liner is the reliable answer: one large, tough bag inside the pack that everything goes into. A heavy-duty rubbish bag or a compactor bag costs almost nothing and works better than most purpose-made covers. A pack cover helps in light rain and keeps the pack itself from soaking up water and gaining weight, but it does nothing about water running down your back and in through the top, and it behaves badly in wind. Using both is a reasonable belt-and-braces approach in genuinely wet country.
Either way, double-protect the things that must stay dry. Your sleeping bag, your insulating layer, and your spare socks go in their own dry bag or sealed bag inside the liner. A wet down bag is not merely uncomfortable, it is a hypothermia risk, and the night is when you are least able to fix it. Electronics, matches or lighter, and your first-aid kit deserve the same treatment.
In cold weather, keep water from freezing by carrying reservoirs and bottles inside the pack rather than in exposed side pockets, and blow the water back out of a hydration hose after each drink so the tube does not freeze solid.
Awkward loads and special cases
Bear canisters. A canister such as the BearVault BV500 is a rigid cylinder that ignores your packing plan. Put it in the core zone, upright and against your back, and pack softer gear around it. Load it before you pack the rest, since it dictates everything else. Where canisters are required they are required, and protecting your food from wildlife covers the alternatives where they are not.
Wet gear. A wet tent is heavy and it will soak whatever it touches. Pack it in its own bag, in an outside pocket or lashed on, never against your sleeping bag. If the fly is the only wet part, separate it from the inner.
Carrying for someone else. On family or mixed-ability trips one person often carries a share of another’s load. Take the dense items rather than the bulky ones, since density is easier to place well, and reset your own weight ceiling accordingly. Adding ten pounds (4.5 kg) to an already heavy pack changes your footing and your fatigue more than the number suggests.
Kids’ packs. Children should carry a small fraction of their body weight, and the pack must fit their torso rather than be a scaled-down adult one they will grow into. Give them their own layer, water, snacks, and a whistle. Ownership of a real pack does more for morale than a light one does for their legs. Day hikes with a big pack. If a large pack is all you own, use its compression straps hard and pack the load high and tight rather than letting a small amount of gear roll around in the bottom. A half-empty pack carries worse than a full one.
Injury and hot weather. If you are nursing a knee or ankle, shift weight slightly lower and closer for stability rather than higher for efficiency, and use poles. In heat, remember the pack is a large insulating panel against your back, and see hiking in the heat for managing that.
Adjusting on the move
A pack is not set once and forgotten. Over a long day your load lightens as you eat and drink, your body swells and tires, and the straps creep. Good carriers fiddle constantly, and it is a skill worth building.
The shuffle. Every hour or so, loosen the hipbelt and shoulder straps slightly and re-set them. This moves the pressure points a few millimetres and prevents the hot spots that turn into raw skin. Some people alternate deliberately: an hour with the load mostly on the hips, then a few minutes with a little more on the shoulders, then back.
Uphill and downhill. On sustained climbs, ease the load lifters slightly so the pack sits a touch more upright and your breathing is unrestricted. On steep descents, tighten everything, especially the stabilisers and sternum strap, so nothing moves and shoves you forward at a bad moment. On scree, talus, and steep ground, a tight, close, quiet pack is a safety item.
Chafe and pressure. Any rubbing at hips or shoulders needs attention immediately, exactly as with a hot spot on your foot. Check for a twisted strap, a seam sitting on bone, or a hard item pressing through the back panel. Fix the cause rather than enduring it, because skin that goes through eight hours of rubbing takes days to recover.
Common mistakes
- Buying by height. Torso length is the measurement that matters, and it is easy to get wrong by two sizes.
- Fitting an empty pack. The straps only find their real positions under load.
- Cranking the load lifters. Overtightening pulls the harness off your shoulders and transfers weight off your hips, which is the opposite of what you want.
- The hipbelt on the waist. It belongs on the shelf of bone, not above it on soft tissue.
- Heavy items low and away from the back. This is the classic error and it makes a pack feel far heavier than it is.
- Air gaps. An unfilled pack shifts with every step and drains you without ever announcing itself.
- Burying the rain shell. Weather moves faster than you can unpack.
- A festival of danglies. Anything swinging off the outside costs balance and eventually gets lost.
- Trusting the pack to be waterproof. Line it.
- Packing to fill the space. The pack’s volume is not a target.
What to carry
The kit that makes carrying a load easier, grouped by the problem it solves:
- The pack itself. A 22 litre daypack for day trips, a packable 35 litre as a cheap starting point or a spare, and a 65 litre load-hauler for multi-day loads.
- Cutting the big weight. A light inflatable pad or a bombproof foam pad, and a compact two-person tent.
- Carrying less water. A filter or tablets so you can refill rather than haul, plus a reservoir for drinking on the move or a wide-mouth bottle for cold weather.
- Reachable essentials. A headlamp, a compact first-aid kit, and a compass in a fixed, known pocket.
- Taking load off your legs. A pair of trekking poles, which matter more the heavier the pack.
- Awkward but required. A bear canister where regulations or sense demand one.
