Hike all day: pacing, footing, and the Ten Essentials
Covering big miles comfortably is less about fitness than most people assume. Strong hikers get wrecked on long days all the time, usually by the same handful of things: starting too fast, ignoring a hot spot, running out of fuel, mismanaging water, and arriving at the hard part of the day with nothing left. This guide covers how to pace a long day, how to keep your feet intact, how to eat and drink so you never hit the wall, and what to carry so an unplanned night out stays survivable.
One idea underneath all of it: on a long day you are managing a budget, not proving anything. Energy, daylight, water and the condition of your feet are all finite, all spent faster than you notice, and all far easier to protect than to recover. The hiker who finishes strong is almost never the one who was fastest in the first hour.
What actually ends a long day
Ask people what limits a big hiking day and most say fitness. Ask search and rescue teams, or anyone who has turned a party around, and you get a different list. Long days end because of blisters, because someone bonked, because the group was two hours behind schedule and lost the light, because it got hot and nobody adjusted, or because one person set off at a pace the group could not hold and everybody paid for it by mid-afternoon.
All five of those are management problems, not fitness problems. That is good news, because it means the fixes are cheap and available to anyone. It also means the work happens early: the decisions that determine how the last two hours feel are made in the first thirty minutes, when you feel fine and none of it seems to matter.
There is a second pattern worth knowing. Problems on a long day compound. Dehydration makes you slower and duller, which puts you behind schedule, which tempts you to skip the break where you would have eaten and taped your heel, which produces a blister and a blood-sugar crash at the same moment, in the dark, on the descent. Cutting the first link is far easier than untangling the chain, which is why nearly everything below is about acting earlier than feels necessary.
Pace so you can talk
Start slower than feels natural. The single most common error on a long day is setting off at a pace that feels comfortable while you are fresh, on flat ground, in the cool of the morning, and treating that as your speed for the day. It is not.
The practical test is conversational pace: you should be able to speak a full sentence without gasping. That is a rough proxy for staying aerobic, which is the range where your body can burn fat and recycle its byproducts indefinitely. Push above it and you start relying on a fuel supply you cannot replace at the rate you are spending it, and you accumulate fatigue that a five-minute break will not clear. Below that line you can walk for hours. Above it, you are on a clock.
Steady beats surge and rest. Two hikers can cover the same ground in the same time, one moving continuously at a modest pace and the other charging ahead then stopping to recover, and they will arrive in completely different states. The second one has spent the day repeatedly going anaerobic and repeatedly cooling down, and will feel it. A slow, unbroken rhythm covers a mountain more efficiently than bursts.
The pace also has to survive the whole day, not just the first climb. A useful discipline is to imagine the same terrain at hour eight, with the pack no lighter and the light going, and pick the pace that would still work then.
Climbing: the rest step
On sustained climbs, shorten your stride rather than slowing your cadence, and let the mountain set the length of your step. Steep ground rewards small steps: each one costs less, and a rhythm of many small steps is far more sustainable than fewer large ones that each demand a surge of effort.
The technique worth learning is the rest step, which comes from mountaineering and works on any long climb. Step up, then straighten the trailing leg completely and pause for a beat with your weight resting on the skeleton of that straight leg rather than held by the muscle. It is a fractional pause, less than a second, but it gives the working muscle a genuine micro-rest on every single step. Over a climb of a few thousand feet, those add up to a great deal of recovery you would not otherwise get, and they let you keep moving where you would otherwise be stopping every few minutes.
Pair it with your breathing. Find a ratio that holds the conversational test, commonly one full breath per step on steep ground, and keep the rhythm rather than the speed constant. When the ground steepens, the steps get smaller and the rhythm stays. When it eases, the steps lengthen.
Resist the urge to stop every few minutes on a climb. Frequent short stops feel like rest and mostly are not: you lose rhythm, your heart rate spikes again on restarting, and the climb takes longer overall. A steady plod without stopping usually beats a fast climb punctuated by gasping. If you gain real elevation, remember that fitness is no protection against altitude sickness, and that strong hikers get it precisely because they can climb faster than their bodies can adjust.
The descent is what hurts you
Most people plan a day around the climb and treat the descent as the easy half. It is where the damage happens. Going downhill, your quadriceps work eccentrically, lengthening under load to control each step rather than shortening to drive you up. Eccentric loading is what produces deep muscle soreness, and it is much harder on knees and on the front of the thighs than climbing is. It is also where most trips and falls occur, because you are tired, moving faster, and your foot placements have more consequence.
Descend deliberately. Take shorter steps than feel necessary and land softly with a slightly bent knee rather than a locked one, which lets muscle rather than joint absorb the shock. Keep your weight over your feet instead of leaning back, which is the instinct on steep ground and is exactly what makes boots slip out from under you. Look several paces ahead and choose a line rather than reacting to each step as it arrives.
This is where trekking poles earn their weight most clearly. A pair of poles takes a meaningful share of the load off your knees on every descending step, and on a long descent that is the difference between arriving tired and arriving injured. How long will this really take
Almost everyone underestimates. The standard starting point is Naismith’s rule, which is quoted in metric because that is how it was written: allow one hour for every 5 kilometres of distance, plus an additional hour for every 600 metres of ascent. So a 15 km route with 900 m of climbing works out at three hours of walking plus an hour and a half of climbing, or roughly four and a half hours.
Then adjust it honestly, because Naismith describes a fit, unencumbered person on good ground in good conditions, and almost nobody is all four of those at once. Add time for a heavy pack, rough or trailless ground, snow, mud, deep heat, poor visibility, a group, anyone who is new to this, river crossings, and the simple fact that people stop to eat, filter water, take photographs, and look at the map. A useful sanity check is to add a third to whatever the formula produces and see whether the day still fits.
Budget daylight backwards
Work out your turnaround time before you leave, not on the trail. Take the hour it gets dark, subtract the time the return leg will take, subtract a safety margin of at least an hour, and that is the latest moment you can still be heading away from the car. Write it on your hand if you have to. Daylight is the one budget you cannot top up, and it runs out faster in autumn, in valleys, and under cloud than the sunset table suggests.
The other half of the arithmetic is starting early. An alpine start feels unpleasant and repays you all day: cooler walking, firmer snow, more margin for error, and the whole afternoon in hand if something goes wrong. It also puts you off exposed ground before afternoon thunderstorms build, which is the single most reliable pattern in mountain weather. Plan the start time as deliberately as the route, and note it in your trip plan.
Feet: the number one trip-ender
Blisters end more hiking days than any other injury, and they are almost entirely preventable. A blister forms where repeated shear stress separates layers of skin and fluid fills the gap. Three things drive that shear: friction, moisture, which softens skin and dramatically increases friction, and heat, which is partly a product of the other two. Control all three and you will rarely blister.
Fit comes first. Boots that are too big let your foot slide; too small and your toes hit the front on every descent, which is how people lose toenails on the way down. Size at the end of the day when your feet are largest, with the socks you will actually wear, and check that you can splay your toes while your heel stays locked. Break footwear in before a long day, never on it. Socks matter more than people think. Wool or synthetic, never cotton, which holds moisture against the skin and is the reliable way to blister. Some hikers swear by a thin liner sock under a thicker one so the two socks slide against each other instead of the sock sliding against skin. Carry a spare dry pair and change them at lunch: it takes two minutes and resets the moisture problem for the whole afternoon. Change them again after any wet crossing.
A hot spot is a blister's warning shot
The moment you feel heat, rubbing, or a sore patch, stop and deal with it. Not at the next break, not at the top of the climb. Now. Take the boot off, dry the skin completely, and cover the spot smoothly with tape or a blister patch, with no wrinkles, because a wrinkle becomes the next hot spot. Then check your lacing and your sock for a fold or a seam sitting in the wrong place. Two minutes here routinely saves a whole trip, and every experienced hiker has learned this the expensive way at least once.
On taping, the cheap option has real evidence behind it. Plain paper surgical tape applied to blister-prone areas before the day was tested in randomized trials on multi-stage 155-mile (250 km) ultramarathons: the first trial found no significant protective effect, but a second, larger trial did find it prevented blisters. It costs almost nothing, weighs almost nothing, and users in both trials liked it. That is a reasonable thing to carry even on mixed evidence. Lubricants and blister-specific patches also work for many people. The best system is the one you have tested on your own feet before the day that matters.
If a blister has already formed, the guidance depends on whether it is intact. A small, intact blister that is not painful is best left alone and covered with a protective donut of padding so the surrounding skin takes the pressure. A large or painful one usually needs draining to let you keep walking: clean the skin, pierce the edge with something sterile, press the fluid out, and leave the roof of the blister in place, because it is the best dressing available and removing it turns a blister into an open wound. Eating: staying ahead of the bonk
Hunger lags behind need, so eating on demand means eating late. The wall that hikers call bonking is what happens when the readily available carbohydrate in your muscles and liver runs low and your body has to fall back on slower fuel. It arrives as sudden heaviness, irritability, and a mind that has stopped making good decisions, which is why it is a safety issue and not just a comfort one.
The fix is a steady trickle rather than big meals. Endurance guidance sits around 30 to 60 grams of carbohydrate per hour for sustained effort, which in trail terms is a handful of something every half hour to hour, starting within the first hour rather than when you feel empty. Eat before the climb, not after it. On a genuinely long day, some fat and protein alongside the carbohydrate keeps you satisfied longer, but carbohydrate is what actually holds off the crash.
What works is what you will actually eat when you are tired and slightly nauseated, which is often not what looked good in the shop. Test your trail food on a training day. Salt matters more than people expect once you are sweating hard, and a snack with salt in it does two jobs at once. Water, and the danger of too much
Drink steadily rather than in large amounts at breaks, and plan your day around where you can refill rather than around how much you can carry. Water is heavy, roughly 2 pounds per quart (1 kg per litre), so a filter such as the Sawyer Squeeze that lets you top up from streams is often worth more than an extra bottle. Know how to treat what you find, and know where the sources are before you set out, because a dry stream in August is a much bigger problem when it was your only plan.
Thirst is a decent guide for most people on most days. It is a poor guide in heat, at altitude, and in the cold, where the drive to drink is blunted while losses stay high. Urine colour is a more reliable check: pale straw is about right, dark means drink more, and completely clear all day may mean you are drinking more than you need.
You can drink too much, and it can kill you
Exercise-associated hyponatremia happens when someone drinks large volumes of plain water over hours while losing salt in sweat, diluting the sodium in their blood. It is not rare in the places people push hardest: in one study, roughly 19% of patients assessed for heat-related illness in Grand Canyon National Park showed signs of it. The dangerous part is that the early picture looks almost exactly like heat exhaustion, with nausea, vomiting, headache and dizziness, progressing in severe cases to confusion, seizures and coma. The treatments are opposite. Heat exhaustion wants cooling and fluids; giving more plain water to someone who is hyponatremic can kill them. The clue is the history: someone who has been drinking heavily, has been urinating clear and often, and is getting worse rather than better as they drink is the wrong candidate for more water. The practical protection is simple: take in salt as well as water on long, hot, sweaty days, through electrolyte tabs, salty snacks, or a meal at lunch. Breaks that restore, breaks that cost
Short and frequent beats long and rare. Roughly five minutes an hour, taken before you are wrecked rather than after, keeps you moving well all day. Long stops let muscles stiffen and your core temperature drop, and getting going again costs more than the rest gave you, especially in cold or wind.
Make breaks do work. A good break is where you drink, eat something, adjust a sock, check the map against the ground, and look at how the weather is developing. Get the pack off, and if it is cold put a layer on the moment you stop rather than once you start shivering, then take it off before you set off again. One longer stop in the middle of the day is worth building in, somewhere sheltered, ideally with your boots off and your feet drying. It is the natural moment for the dry sock change and a proper look at your feet, and the point at which the second half of the day is either recalibrated or committed to.
Hiking as a group
A group moves at the pace of its slowest member, and pretending otherwise causes most of the trouble that groups get into. The slowest person is not simply going to speed up; they are going to fall behind, be pushed, get no real breaks because the rest of the party has been resting since before they arrived, and become the person who is exhausted and injured when the day turns.
Set the pace from the front to suit the back. The strongest walker at the front should be moving slowly enough that the last person is comfortable, and someone experienced should walk at the back rather than the front. Break where the last person catches up, and then rest, so that everyone gets the same break rather than the slowest getting none. Never split a group so that someone is walking alone, and agree at the outset where you will regroup, typically every junction.
Have a conversation before you leave about the party’s honest range: the least experienced member, the least fit, anyone carrying an injury, and how everybody feels about turning back. Even on a day hike, carry the systems that turn an unplanned night out into an uncomfortable story rather than an emergency. The modern list is ten systems rather than ten specific objects, so you scale each one to the trip. - Headlamp: a headlamp with spare batteries. A phone torch is not a substitute.
- Sun protection: hat, sunglasses, sunscreen, and a long sleeve if the exposure is serious.
- First aid: a compact kit, with blister supplies you have actually used.
- Knife and repair kit: a knife or multitool, and a little tape wound around a pole.
- Fire: a reliable way to start one in any conditions, kept dry.

The tenth item is the one people leave behind on a warm morning, and it is the one that matters if you are stopped by an injury at dusk. Weather forecasts describe the valley, not the ridge, and a stationary body cools fast. Turnaround times and honest arithmetic
A turnaround time is a decision made in advance by a clear-headed person, to be obeyed later by a tired and invested one. That is its entire value, and it only works if you treat it as a rule rather than a suggestion. Set it before you leave, tell the group, and turn around when it arrives regardless of how close the summit looks. Summit fever is a real and well-documented failure. The closer people get to an objective, the worse their judgment about the cost of continuing becomes, because the effort already spent feels like a reason to spend more. It is not. The distance back does not shrink because you are nearly there, and most accidents happen on the descent, when you are tired, when the light is going, and when the weather has done what the forecast said it would.
Run the arithmetic honestly at the turnaround moment. How long did the outward leg actually take, and is the return likely to be faster or slower given the state of the party, the light, and the terrain? Is anyone limping, quiet, or stumbling, which are early signs of exhaustion or something worse? Would being caught out here be survivable with what is in the packs? Turning around early costs a day. The alternative can cost much more, and the mountain will still be there.
Common mistakes
- Setting off at a pace you cannot hold. The first thirty minutes feel great and are the most common cause of a bad afternoon. Start slower than feels right.
- Walking through a hot spot. It will not settle down. It will become a blister, and then it will change your day.
- Eating and drinking on demand. Both signals lag. Work to a rhythm instead, and start in the first hour.
- Force-drinking plain water in heat. Salt matters too, and overdrinking is genuinely dangerous.
- Treating the descent as the easy half. It is harder on your body and it is where most falls happen.
- Underestimating the time. Add a third to whatever the map or the formula suggests and see if the day still works.
- Leaving the extra layer in the car. It is weightless right up to the moment you are stationary and injured at dusk.
- Letting the group stretch out. Pace from the front to suit the back, and break where the last person arrives.
- Negotiating with your turnaround time. Decide once, in advance, when nobody is tired or invested.
